Part 2 - The Unsung Hero For Dropping Run Times (Strength Training)
Neither running or strength training wins the 2 mile alone, but both of them run on fuel. That's the part almost nobody trains with the same intention they bring to the track or the gym. Running and strength are half the equation. This is where we close the other half.
Every tactical athlete I onboard gets the same first assignment: track your food for seven days, weigh in daily, no judgment. They are not getting graded - we are just getting a pulse check. Finding out what you are actually eating during a normal week, then solving for performance demands and current goals. After reviewing hundreds of these logs across different uniforms, starting points, and training goals, the same four gaps show up almost every time:
Pre-training fuel is non-existent - showing up to PT, the gym, or hitting the pavement already running on empty.
Carbs are (drastically) under-dosed - taking the primary fuel source for our demands for granted.
Fat intake is through the roof - Fat is not bad for you. It's required. But, too much of it steals the bandwidth for our most valuable fuel source (carbohydrates)
Meals are shot from the hip - On-the-go meals are important to have on the ready. But, 99% of the time, the quality can improve with a little forethought and preparation.
I'll be the first to tell you, I'm not a meal-plan guy. I don't think it's sustainable, and honestly, I don't know your exact schedule, workload, or body comp. Nobody can hand you a generic plan and expect it to survive the uniform. What I give clients instead is a set of principles, food lists they can rely on, and tactics to test and experiment with. That's what this article is. Principles that can be adjusted for you, so you crush performance demands.
Will you survive without dialing this in? Sure. You can run and lift your way to decent results. But if you've:
hit a wall
“Platued” in the 2-mile or in the gym
Had recovery issues
Dealt with brain fog that won’t give in
nutrition is usually the untrained variable. You wouldn't expect a max out on the run without running. The same logic with nutrition applies here.
5 Fueling Mistakes - Why Your Running and Lifting Aren't Enough to Drop Your 2-Mile (And How to Fix it)
1 - All Recon, No Raid
This is simply too much planning, not enough execution. We've all been here - supplement hunting, diet hacks, redoing the macro math for the third time this month instead of just staying the course. Trying every diet with a name (carnivore, keto, paleo, etc.) while your 2-mile time sits exactly where it was three months ago.

If you can repeat that 85+% of the time, you will be in the 1%. This is how you can be more assured you’re not only just hitting protein, carbs, and fat, you’re also hitting micronutrient targets (health and longevity). From here, what I like to do is run a periodized nutrition plan (built off body comp, the training block, and goals). This creates an overall strategy with timelines so we don't perma-bulk, eat poverty calories, or stay stagnant for too long.
Example:
12 week fatloss (if you have fat to lose, this is a major lever for run times)
8 week rebuild (Ramp calories back up to maintenance)
16 week maintenance (fuel for max performance)
Once we have structure, we intentionally keep the day-to-day simple, with zero recon required. We make a list of protein, carbs, and fats based on minimally processed foods (aka pick it, kill it, grow it) and stay there 85+% of the time. Instead of eating chicken, broccoli, and rice everyday - we rotate meals, not rebuild from scratch.
Grocery shopping becomes easy
We create a short list of tried-and-true options (that you enjoy)
Tracking is simple - the same foods are already saved in the app
No decision fatigue, no guesswork on shift or duty day
It all tastes good and the prep is repeatable
Every time we try to get cute with elaborate meals, "clean eating" or “simple” recipes with 25 ingredients and steps… It costs time we don't have, it's harder to track accurately, and it takes 5 minutes to eat anyway regardless of effort. Low ROI in my opinion.
Whether you're prepping between calls, coming off a 24-hour shift, or squeezing food in around the chaos, the principles are the same: keep it simple, find what works, repeat. Again, no recon required.
You won't win an IG food aesthetic award. But you'll drop time off your 2-mile.
2 - Perma-bulking
A lot of tactical athletes carry extra weight and call it "bulking" or "durability." Sometimes it's a leftover perma-bulk from an old training cycle. Sometimes it's even "non-victim weight" , a cover that can create victim capacity, mobility, and run times. But, I digress.
Here's the math nobody wants to do: every extra pound is a pound you carry for two miles.
I’ll refer back to the soleus example (muscle in the calf):
It can produce and absorb force of ~8+ x BW of impact volume.
Take a 200lb athlete running 2 miles - that's a ton of impact volume over the distance and duration.
If that same athlete has pounds to lose, imagine over time how much better (and faster) they would be at 185lb.
Their ankles, knees, hips, and low back would also thank them.
Disclaimer: running or rucking is not bad for you. Being weak and not able to handle your body weight is.
Dropping dead weight is one of the fastest, most reliable ways to drop your run time - but it has to be a controlled fat loss phase, not a crash diet. Go too aggressive and you tank the very performance you're trying to improve.
Solution: figure out where you actually stand. Get a real body comp number, not a guess based on the mirror or the scale alone. Then build a slow, deliberate and intentional strategy from there.
3 - Undermanned, Overtasked
We have all been there in uniform. We are getting tasked out in every direction, and could really use more hands on deck. We don’t have adequate reserves, but we still somehow figure it out. Or, survive, not thrive.
This is under-fueling for the demands actually being placed on the body - what we will call poverty calories. Rotating shifts, unpredictable call volume, PT before or after a 12-hour day, academy training, fire ground work - tactical jobs don't run on a normal schedule, but a lot of us try to eat like we have a 9-to-5. The result: not enough fuel in, more output demanded than the body has reserves for.
The fix often isn't complicated, it's adding calories back in, particularly around training. But if someone has been under-eating for a long stretch, the body adapts by slowing down. Metabolism shifts into survival mode, recovery suffers, and performance plateaus even when training volume looks right on paper.
A good starting point (ex. 200lb tactical athlete):
14-16 x your bodyweight (total calories)
If we were to do some math, with keeping protein and carbs high and fat moderate, that person's calories could look something like this:
Calories = 3,200
Protein = 200g (1g per BW)
Fats = 80g (.3-.4 x BW)
Carbs = 420g (fill the rest with carbs) - most are not even close to this volume.
In this example, they should run that for a couple of weeks, and see the average daily weigh ins to make the next adjustment (if needed).
From experience, I’m certain most people are not eating enough to fuel the demands they are asking of their body. Fat calories are usually out of control, and carbs and protein are lower than they should be for optimal performance. Don’t believe me? Track for 7-14 days without changing much. Debrief your average calories, protein, carbs, and fats.
Then, implement a likely fix (by adding carbs and controlling fat), and watch how much better your training goes.
4 - Promoting the Wrong Person
As mentioned, if you’re not careful and intentional with the calories consumed, fat will get out of control, and be promoted over carbohydrates. Why? Fat is over double the “cost” (carbs are 4 calories per gram and fat is 9 calories per gram) of carbohydrates and will take away from total calories if you stay within the budget (reminder: carbohydrates are our primary fuel source).
Solution: rebuild your pre-training fueling around what the work actually demands. This small change will not only help your training performance, but it will also set the tone for the rest of the day.
Here are my targets roughly 60-120 minutes before training:
Carbs 80-120g (primary fuel source)
Protein 20+g (muscle preservation)
Fat ~8g or less (ensures quicker digestion)
Fiber ~5g or less (prevents GI distress)
High carb, moderate protein, low fat, low fiber. That's it. Fat and fiber slow digestion - exactly what you don't want sitting in your stomach before a time trial. Save them for later in the day when speed of digestion doesn't matter as much.
Be honest with yourself: if protein is AWOL, fat is through the roof, and your "carb" for the day was a kid's granola bar grabbed on the way out the door, there was likely:
Zero gameplan
Zero prep the night before
100% shooting from the hip
Easy pre-training options that help hit the target (and set up high carb, high protien, and moderate fat throughout the day):
Rice cakes + banana + honey + protein shake
2x servings Rice n Grinds + honey + protein shake
1x egg + 4x egg whites + sourdough bread
Simple, fast-digesting, no GI risk. Most tactical athletes significantly underfuel this window - hitting these numbers alone tends to yield a noticeable performance jump.
If you want to genuinely unlock performance, there needs to be more effort going into the kitchen than the gym. Like anything else, with intentional reps it stops feeling hard - especially once your strategy is repeatable.
Start with dialing in your pre and post training feeding window, you will be more geared to hit your daily totals (and drastically improve overall output).
5 - Gallon Challenge
Either people are chugging a gallon just to say they did, or surviving on energy drinks and coffee.
Daily baseline: bodyweight (lbs) ÷ 2 = target ounces of water per day. A 200 lb athlete needs roughly 100 oz daily, before accounting for training or heat.
Easiest gauge - urine color:
Clear = you're overhydrated
Straw / light yellow = optimal
Dark yellow = dehydrated, drink now
Electrolytes matter as much as water. Salt your food. During or after hard training, I like to supplement with 500-1000mg of sodium per serving, and balance it with potassium and magnesium from foods (potatoes, dried fruit, avocados, bananas, leafy greens, and dairy). Water alone without electrolytes can leave you flat and cramping even if your intake number is a standard gallon.
If you show up to a 2-mile time trial even mildly dehydrated, you're not running at full capacity. Hydration is the cheapest, most controllable performance lever most tactical athletes leave on the table.
Persistent, Not Perfect
None of these five mistakes are complicated to fix. They're not about eating "perfectly" or living on chicken and rice forever - they're about having a plan instead of shooting from the hip.
You will go off course. That's not a prediction - it's a guarantee, and happens to us all. A long shift, a family event, a rough week. It's going to happen. The mistake isn't the meal that went sideways. It's treating one bad meal like a ruined day, or one bad day like a ruined week. The next meal is always a reset.
Hit your pre-training carbs. Get your protein in every feeding window. Stay ahead of hydration instead of chasing it. Let your daily standards, not one good or bad meal, set the trend.
You don't need a perfect plan. You need a persistent one. Do that, and the 2-mile takes care of itself.

Remember, Running, strength, and nutrition. One system. The tactical athlete who trains all three wins the 2 mile. The one who's missing a piece just keeps almost getting there.
